Cold Plunges, Saunas, and Massage Guns: What the Evidence Supports

Cold plunges, saunas, and massage guns all have real, measurable effects. None of them come close to sleep, food, and sensible load management, which are free and do more for recovery than every device in this guide combined. That ordering is not a reason to skip the tools. It is the reason to use them in the right place: as small, genuine additions on top of the foundation, not as a substitute for it.

This guide ranks the popular recovery tools by what the evidence actually supports, including the one genuine trade-off worth knowing before you buy anything: cold water immersion timed badly around a lifting session can work against the exact adaptation you are training for.

The hierarchy: free beats fancy

Before any tool, three things do most of the work.

  • Food that matches training demand. Protein spread across the day and enough total energy to support the block you are in. Under-fuelling undoes recovery work faster than any gadget can compensate for it.

Everything below this line is optional. Worth doing, in the right circumstances, but optional.

Cold water immersion: a real effect with a real trade-off

Cold water immersion genuinely reduces perceived soreness and perceived fatigue in the day or two after hard training. Athletes who plunge after a tough session report feeling less sore and more ready to go again, and that subjective recovery has value on its own, particularly across a multi-day competition or a heavy training week.

The trade-off sits specifically around hypertrophy. Regular cold exposure in the hours immediately following a resistance session aimed at building muscle can blunt the strength and size gains from that session. The likely mechanism is that cold immersion dampens the inflammatory response that helps trigger muscle protein synthesis, cutting off part of the signal the body needs to adapt. This is not an argument against cold water immersion generally. It is an argument about timing.

Practical application:

  • Hypertrophy block, lifting today: keep cold water away from the session, or skip it on lifting days altogether.
  • Endurance block, or a day with no resistance training: cold water immersion is a reasonable recovery tool with no adaptation cost to worry about.
  • Tournament or multi-session day: the calculus flips. Recovering fast enough to perform in the next match matters more than any single session’s hypertrophy signal, and cold water earns its place.

Safety matters more than people expect. Ease in rather than dropping straight to the coldest water available, keep initial sessions short, and if you have a heart condition or any cardiovascular concern, talk to a doctor before starting. Cold shock on entry raises heart rate and blood pressure sharply, and that response is exactly what makes it risky for anyone with an existing condition.

Sauna: relaxation, sleep, and heat acclimation

Sauna use after training supports relaxation and, for many athletes, better sleep onset. The heat exposure also has a specific, well-evidenced use case beyond general recovery: heat acclimation ahead of racing or competing in hot conditions. Repeated sauna sessions in the weeks before an event in heat produce adaptations, plasma volume expansion and improved sweat response among them, that mirror what you get from training in hot weather itself.

There is also plausible evidence for cardiovascular benefit from regular sauna use over time, alongside the more immediate effect of simply feeling better after a session. The cost is hydration. Sauna sessions can produce meaningful fluid and sodium loss, so replace both afterwards rather than treating the sauna as a free add-on to an already dehydrating training day.

Fifteen to twenty minutes post-session or on a rest day covers most of the benefit. Longer sessions do not obviously add more.

Massage guns and massage: relief, not magic

Percussive massage guns and traditional massage both do the same job reasonably well: short-term reduction in perceived soreness and a subjective sense of recovery. That is genuinely useful, particularly the night before or morning of a session when a tight area is limiting how a warm-up feels.

What neither does is accelerate the underlying repair process or produce a measurable performance benefit beyond that subjective relief. This is fine. Feeling looser and more willing to train hard has real value, it is just not the same claim as “speeds up recovery” that gets attached to these tools in marketing. Use them where they help, which is mostly comfort and perceived readiness, and do not expect them to substitute for sleep or reduced training load when fatigue is genuinely accumulating.

Compression and contrast showers: modest, cheap, harmless

Compression garments worn after training show a modest effect on perceived soreness and swelling, with low cost and essentially no downside. Worth using if you already have them or find them comfortable; not worth chasing if you do not.

Contrast showers, alternating hot and cold water, are pleasant for many athletes and carry the lowest evidence base of anything in this guide. The mechanism proposed, alternating vasoconstriction and vasodilation flushing metabolic byproducts, has not been demonstrated clearly in controlled research. They cost nothing beyond water and time, so there is little reason to avoid them if you enjoy the routine, and little reason to expect them to move the needle on their own.

Matching the tool to the training block

The right question is never “is this tool good,” it is “is this tool right for what I am training towards this week.” A few worked examples:

  • Hypertrophy-focused block, three lifting days: keep cold water immersion away from lifting sessions or drop it for the block. Sauna, massage, and compression are all fine, since none of them carry the same adaptation-blunting signal.
  • Race week in heat: sauna earns a genuine place here, used for heat acclimation in the weeks leading in. Cold water immersion the night before racing is fine; regular hypertrophy-blunting cold exposure was never the concern in an endurance block anyway.
  • Multi-day tournament or Hyrox-style event: cold water immersion between rounds or days is a legitimate recovery lever, since the hypertrophy trade-off does not apply when the goal is same-week performance, not muscle growth.   • A normal training week with no special goal: none of these tools are required. Sleep, food, and a sensible week structure are doing the job already.
