Warm-Ups That Work: Dynamic Preparation for Lifting and Running

The static stretch you have been doing wrong

Holding a hamstring stretch for 30 seconds before a heavy squat session feels responsible. It is not helping, and it may be working against you. A static stretch held past roughly 30-45 seconds produces a measurable, if temporary, drop in the force and power the stretched muscle can produce, an effect documented consistently across a meta-analysis pooling more than 100 studies and still not reflected in how most people warm up. The effect fades within about an hour, so it is not permanent, but it lands at exactly the wrong moment if you do it immediately before working sets.

Static stretching also does not reduce injury risk in the way it is commonly assumed to. The evidence on pre-exercise static stretching and injury prevention has been consistent and unflattering for a long time: it does not move the needle, while dynamic preparation that raises temperature and rehearses the movement does. This is not a controversial or new finding, it has simply not filtered down into gym-floor habits.

None of this means static stretching is bad. It has a place, just not here. Long holds after training, or in a dedicated mobility session on a rest day, improve range of motion over time without touching same-session output. The fix is not to stop stretching, it is to move it to the right part of the week.

What a warm-up is actually for

A warm-up does four jobs, and a good one does all four without wasting time on any of them.

Raise tissue temperature. Warmer muscle contracts faster and more forcefully, and warmer connective tissue tolerates load better. This is the most literal meaning of “warm-up” and the easiest part to achieve, a few minutes of light continuous movement gets there.

Activate what the session needs. A squat session benefits from waking up the glutes and upper back before the bar goes on. A run benefits from waking up the calves and hip flexors. Generic full-body activation is fine, but activation matched to what is about to happen works better for the same time spent.

Rehearse the movement. The nervous system grooves a pattern through repetition, and a warm-up is the cheapest rehearsal available. Ramp-up sets before a heavy lift are not just about load tolerance, they are the last five reps of practice before it counts. The same logic applies to running strides before a hard track session.

Settle into the work. A warm-up shifts the body from a resting state into a working one, arousal, breathing rate, mental focus. Athletes who skip this step often report the first few minutes of a session feeling ragged even when the body is objectively ready. That settling-in matters as much as the physical readiness it usually gets bundled with.

The framework, in plain language

Most warm-up protocols in sports science literature describe some version of the same sequence: raise, activate, mobilise, then potentiate for the specific demand ahead. The acronym version of this gets thrown around a lot and tends to obscure more than it clarifies, so it is more useful to think about it as four questions in order.

Is my tissue warm. Am I moving the joints and muscles I am about to load. Have I rehearsed the pattern at low intensity. Am I ready for the first real effort. Answer those four in sequence and the specific drills matter less than getting the order right, because each step builds on the one before it. Skipping straight to rehearsal on cold tissue is where warm-ups fail, not from picking the wrong drill.

Lifting warm-up protocol

General raise, 2-3 minutes. Easy cycling, rowing, or a brisk walk on an incline. The goal is a light sweat and a noticeably warmer feel in the legs and back, not fatigue.

Targeted activation, 3-5 minutes. Pick two or three movements that match the day’s main lift. For a squat or deadlift day, glute bridges, banded lateral walks, and a few bodyweight good mornings. For a press or bench day, band pull-aparts, scapular push-ups, and shoulder dislocations with a light band or dowel. Ten to fifteen reps each, controlled, not rushed.

Ramp-up sets to the working weight. This is where the movement gets rehearsed at increasing load. A reliable pattern is the empty bar for 8-10 reps, then roughly 40 percent of the day’s working weight for 5 reps, 60 percent for 3 reps, and 80 percent for 1-2 reps. Rest 60-90 seconds between these, longer as the weight climbs.

Worked example for a 140 kg working squat: bar (20 kg) for 10 reps, 55 kg for 5 reps, 85 kg for 3 reps, 110 kg for 1-2 reps, then the first working set at 140 kg. Each jump is a manageable step, not a leap, and by the top of the ramp the joints have moved through the full range at real load without any of it costing recoverable fatigue for the working sets.

The point of the ramp is to arrive at the first working set warm, confident in the pattern, and primed, not tired. If the ramp-up sets themselves feel like work, the jumps are too large or there are too many of them.

Running warm-up protocol

Easy jog, 5-10 minutes. Genuinely easy, well below any target pace for the session. This is the raise phase doing its job, nothing more is being asked of the legs yet.

Dynamic drills, 3-5 minutes. Leg swings front-to-back and side-to-side, walking lunges, high knees, butt kicks, and a few controlled leg cradles for the hips. These mobilise the joints through the range they are about to use repeatedly and wake up the muscles around them.

Strides, 4-6 reps, before quality sessions. A stride is 80-100 metres building from easy to close to top speed, then easing off, with a walk-back recovery. Strides rehearse fast leg turnover and full extension in a way that jogging never touches, which matters directly before intervals, tempo work, or a race.

Easy aerobic runs need almost none of this. A slow first 5-10 minutes that gradually settles into pace does the same job as a structured warm-up when the session itself is low intensity. Reserve the full protocol, drills and strides included, for sessions with real intensity or a race on the line.

The 5-minute version for time-poor days

Not every session gets 10 minutes of preparation, and that is fine as long as the order is preserved. For lifting: 90 seconds of easy cardio, 90 seconds of the two most relevant activation drills, then two abbreviated ramp-up sets at roughly 50 and 75 percent instead of four. For running: a 3-4 minute easy jog folded straight into the first kilometre of the session, with pace building gradually rather than starting on target pace cold.

The 5-minute version drops volume, not the sequence. Raise before activate, activate before load, every time, even when the whole thing is compressed.

Team sport athletes face a version of this that is largely out of their hands, since a coach usually runs the warm-up before training or a match. Cold mornings, early sessions, older athletes

Cold ambient temperature, an early wake-up, and age all point the same direction: more time raising tissue temperature, not a different protocol. A 6am session in winter can reasonably take 12-15 minutes to get through the same four steps that take 8 in warmer, later conditions, mostly by extending the general raise. Warming up is not the part of training that gets skipped when the clock is tight, it is the part that determines whether the ten minutes after it count. Raise, activate, rehearse, then work.
