Full Body vs Upper/Lower vs PPL: How to Choose Your Training Split
The one number that settles most split debates
Almost every split argument collapses once you ask a simpler question: how many times a week does each muscle group get trained. Schoenfeld’s meta-analytic work on training frequency, along with the broader hypertrophy literature it sits alongside, points to roughly twice weekly per muscle group as the sweet spot for most lifters at typical weekly volumes. Full body, upper/lower, and push/pull/legs are not competing philosophies. They are three different ways of packaging the same target frequency around a different number of available days.
Once you see it that way, the split question stops being about which program is “best” and becomes a scheduling problem: how many days can you actually train, and which packaging gets each muscle group to roughly twice a week inside that constraint. This guide runs through the packaging options in order of days available, treats the once-a-week bro split fairly rather than dismissing it, and ends with a short decision list so you can stop second-guessing your split and start accumulating progressive overload.
2-3 days: full body wins on frequency
At two or three sessions a week, full body is not a beginner consolation prize, it is the correct structure. Split a muscle group across only two or three sessions and you are stuck choosing between hitting it once a week (too infrequent for most lifters’ goals) or splitting your already-limited session count even thinner. Full body avoids both problems: every major muscle group gets a working set in every session, so two sessions a week delivers twice-weekly frequency and three sessions delivers it with a spare day of margin.
The practical shape looks like one compound lift per movement pattern, squat or hinge, horizontal push, horizontal pull, and vertical push or pull, with two to four working sets each. At three days, the usual pattern is Monday, Wednesday, Friday, with 48-72 hours between sessions so the same muscles are not asked to perform on back-to-back days.
Full body is also the format most forgiving of a missed session. Miss a full body day and you have missed a dose of everything at once, evenly, rather than losing the one day a muscle group was scheduled to appear. That resilience matters more than most lifters give it credit for, because adherence beats optimisation every time real life gets in the way, a point worth returning to below.
4 days: upper/lower, the workhorse
Four sessions a week is where upper/lower earns its reputation as the default recommendation for anyone training seriously without training full time. Split the week into two upper days and two lower days, and each muscle group still lands at twice a week, the same frequency full body delivers, but now each session can go deeper on a smaller number of muscle groups. More sets per muscle group per session, more room for both a heavy compound emphasis day and a higher-rep accessory-focused day within the same body region.
A typical week: upper (strength-biased), lower (strength-biased), upper (hypertrophy-biased), lower (hypertrophy-biased), with a rest day breaking up the block, for example Monday, Tuesday, Thursday, Friday. The two upper days do not need to be identical. One can lead with a heavy bench or overhead press, the other with rows and accessory work, giving variety without sacrificing frequency.
Upper/lower is the split most lifters should default to unless a specific constraint pushes them elsewhere. It fits a normal working week, it gives enough volume per session to make meaningful progress on both strength and hypothesis goals, and it survives a missed session better than a 6-day PPL block does.
5-6 days: PPL and PPL-upper-lower hybrids
Push/pull/legs earns its place at five or six days a week, where it lets an experienced lifter accumulate real per-muscle volume without cramming everything into a single overloaded session. Push covers chest, shoulders, and triceps. Pull covers back and biceps. Legs covers quads, hamstrings, glutes, and calves. Run it twice through the week (six days) and every muscle group hits twice-weekly frequency with a session dedicated entirely to it each time, meaning more total sets per muscle group than upper/lower or full body can typically absorb in the same week.
At five days, a common hybrid is push, pull, legs, upper, lower, which still lands most muscle groups at roughly twice a week while leaving two rest days instead of one. This hybrid format suits lifters who want PPL’s per-session focus without committing to a full six-day week.
PPL rewards lifters with the recovery capacity and the schedule to support it. It is not automatically the best split for anyone with more available days, and running it well requires genuinely consistent attendance, which is exactly where it tends to break down in practice.
The bro split, treated fairly
The classic bodybuilding “bro split,” one muscle group per day across five or six days, gets dismissed reflexively in most modern training content, and that dismissal overstates the case. Once-weekly frequency per muscle group is below what the frequency research generally favours for maximising hypertrophy at a given volume, so on paper a bro split is a less efficient packaging of the same weekly sets.
But efficiency on paper is not the only variable that matters. A lifter who genuinely enjoys the focus of a dedicated leg day or back day, who shows up consistently because the structure suits them, and who is not chasing the absolute ceiling of size will get real results from a bro split sustained over years. Adherence, enjoyment, and identity with a program are training variables, not just psychological nice-to-haves. A bro split run consistently for two years will outperform a textbook-optimal split abandoned after two months, every time.
The honest framing: bro splits work, they are simply a less frequency-efficient packaging of volume than full body, upper/lower, or PPL. If you enjoy one and it keeps you training, that is a legitimate reason to stay on it.
Adherence beats a perfect plan
The single biggest mistake in split selection is optimising for a theoretical best case instead of the week you actually have. A 4-day upper/lower plan you complete every week for a year beats a 6-day PPL plan you complete for three weeks and then abandon when work gets busy. Frequency research describes what happens under consistent execution. It says nothing about a split you cannot sustain.

Common mistakes
Running PPL on four inconsistent days. Push/pull/legs assumes you get through the full rotation roughly twice a week. Squeeze it onto four days with gaps, and legs can end up trained every eight or nine days instead of every three to four, quietly undoing the entire point of the split.
Changing splits every few weeks. Novelty feels productive but destroys the ability to track progressive overload on anything. Give a split at least 8-12 weeks before judging it, and change it because your schedule or goal changed, not because a new program looked interesting.
Ignoring recovery capacity when choosing days. A split is a volume delivery mechanism, and volume has to be absorbed. Splits when you also run or ride
Layering a split on top of running or cycling volume adds a second constraint: hard endurance sessions and hard lower-body lifting compete for the same recovery window. If you are running upper/lower or PPL alongside running, put leg day away from your hardest run days, ideally with the six or so hours the interference research points to between a hard lower-body session and a hard run, and never stack a max-effort squat session the morning of an interval run. Upper body days sit far more freely around a running schedule since they do not compete for the same muscle groups or the same central fatigue.
Hybrid athletes juggling both disciplines often do best on upper/lower rather than a full 6-day PPL, because upper/lower’s built-in rest day gives a natural landing spot for a long run or ride without needing a seventh training day.
