Strength Training for Swimmers: What Actually Makes You Faster

Why dryland strength makes you faster

Swimming speed comes down to producing force against water that keeps moving away from you, then doing it again roughly every second for the length of your race. Strength work does not change your feel for the water, and no amount of squatting fixes a dropped elbow. What it changes is the ceiling on how much force you can put into each stroke, how hard you can leave the blocks, and how fast you come off each wall.

This is not a hopeful claim. A 2024 systematic review and meta-analysis in Frontiers in Physiology found resistance training improved upper-limb maximum strength in competitive swimmers and improved front crawl performance across short and middle distances, with the gains showing up mostly through a higher stroke rate rather than a longer stroke. The same review is honest about the catch: the methodology matters enormously. Power-focused and combined water-plus-gym approaches moved the needle. Generic, high-rep dryland did far less.

A 2025 network meta-analysis in the same journal ranked training modalities against each other and put combined aquatic plus dryland resistance training at the top for 50 m and 100 m times, swimming velocity and stroke rate. Water alone came last. That is the whole case for the gym in one sentence: the pool is where you get fast, and the gym raises the ceiling on how fast the pool can make you.

Starts and turns are the underrated half of it. In a 50 m or 100 m race, the metres you spend attached to a wall or a block are the ones most responsive to leg power, and they are decided by how hard you can push in about a fifth of a second. That is a strength quality, and it is trainable on land far more efficiently than in the water.

What to actually do in the gym

Most swimmers who start lifting end up doing a general fitness program with some extra shoulder work bolted on. The list below is the version that reflects what your sport actually asks of you.

  • Heavy pulling, and lots of it. Weighted chin-ups, single-arm dumbbell rows, cable straight-arm pull-downs, lat pull-downs. Pulling is your propulsion pattern and it also builds the back musculature that holds your shoulders in a good position under fatigue. Aim for at least two sets of pulling for every one set of pressing, which is the ratio the swimming strength page is built around.
  • Posterior chain and hip extension. Trap bar deadlifts, Romanian deadlifts, hip thrusts, split squats. This is your start and your push-off. Keep the reps low and the intent high. Three to five reps moved fast beats twelve reps ground out.
  • Jumping and landing. Box jumps, broad jumps, depth drops from a low box. Two short sets at the start of a session, while you are fresh, teaches your legs to express strength quickly. This is the closest land equivalent to leaving the blocks.
  • Anti-rotation core, not sit-ups. Pallof presses, suitcase carries, side planks with reach, dead bugs. Your trunk’s job in the water is to refuse to rotate when one arm pulls and the opposite leg kicks. Train the refusal, not the crunch.
  • Rotator cuff and scapular work in every session. Band external rotations, face pulls, prone Y and T raises, serratus work. Small, boring, non-negotiable. Five minutes at the end of each gym session covers it.

Two movements are worth simply removing: upright rows and behind-the-neck presses. Both jam the shoulder into the exact position a high-yardage swimmer is already spending thousands of repetitions in each week, and neither gives you anything a safer exercise cannot.

A sample week shaped around your swim sessions

The rule that governs everything: the pool gets first claim on your recovery, and the gym fits into what is left. That means gym work goes on the same day as a pool session rather than eating a recovery day, and heavy legs go as far as possible from your key quality swim set.

A workable three-swim, two-gym week for a club swimmer:

  • Monday: AM swim (aerobic). PM gym, lower-body primary. Jumps, trap bar deadlift, split squat, Pallof press, cuff work.
  • Tuesday: AM swim (quality set). No gym.
  • Wednesday: Rest or easy movement.
  • Thursday: AM swim (aerobic). PM gym, upper-body primary. Weighted chin-ups, rows, one pressing variation, carries, cuff work.
  • Friday: Rest or easy swim.
  • Saturday: AM swim (main quality session or race practice).
  • Sunday: Off.

Legs are loaded on Monday, three days clear of Saturday’s hard swim. Upper-body pressing sits on Thursday, deliberately away from Saturday too. If you swim six mornings a week, the same logic holds, you just accept two gym sessions rather than three and treat them as a supplement to the pool.

This is a concurrent training problem in miniature, and the general rules apply: keep hard and hard apart, and separate a heavy session from a high-intensity aerobic session by at least six hours where you can. Overhead press vs swimming: the honest answer

This is the argument that never dies, and both camps overstate their case.

The case against is real. A competitive swimmer covering 20 to 40 km a week is already making tens of thousands of overhead arm cycles, most of them under fatigue, most of them in some degree of internal rotation. Loading heavy overhead presses on top of that adds stress to a rotator cuff that is already the busiest tissue in your body. If something in your shoulder is going to complain, this is a common trigger.

The case for is also real. Overhead pressing is not intrinsically injurious. Restricting overhead loading forever tends to produce a swimmer who is weak in the exact position their sport lives in, and a shoulder that has never been loaded overhead is not a robust shoulder, it is an untested one.

The honest position sits in the middle, and it comes down to three questions.

  1. Can you get overhead cleanly? Press with a straight bar only if you can reach full overhead position without arching your lower back or shrugging your ribs forward. If you cannot, the load is going somewhere it should not, and no amount of prehab fixes that.
  2. What is your swim yardage this week? Pressing volume should move inversely to pool volume. In a low-yardage off-season block, overhead pressing is genuinely useful. In the middle of a 30 km build week, it is the first thing to cut.
  3. How does the shoulder feel 24 hours later? Not during. After. A shoulder that is grumbly the next morning is telling you the total load was too much, regardless of which exercise gets the blame.

When any of those three answers is unfavourable, substitute rather than skip:

  • Landmine press. The angled path keeps the shoulder out of full overhead while still loading the pattern hard. This is the default substitution for most swimmers.
  • Incline dumbbell press at 30 to 45 degrees. Loads pressing strength with the shoulder in a friendlier position, and dumbbells let each side find its own path.
  • Half-kneeling single-arm press. Lower absolute load, more trunk control, easier to keep honest technique when you are tired.

None of these cost you meaningful strength. All of them let you keep pressing when a straight bar overhead would be the wrong call that week.

Season structure: strength and conditioning across the year

Strength work for swimmers is not one program run forever. It changes shape as the pool work changes shape.

  • Off-season and general prep (8 to 12 weeks). The building phase. Three gym sessions a week, higher volume, moderate loads, hypertrophy and general strength. Pool yardage is at its lowest, so this is when pressing volume can be highest and when you can genuinely add muscle.
  • Specific prep (6 to 10 weeks). Two to three sessions. Loads climb, reps drop to the three to six range, jumps and throws become a fixed part of every session. Pool volume is rising, so pressing volume starts coming down.
  • Competition phase. One to two sessions a week, maintenance intent. Keep the loads reasonably heavy and the volume low. You are protecting what you built, not adding to it. Attempting to build strength while racing usually costs you both.
  • Transition (2 to 3 weeks after the season). Unstructured movement, let the niggles settle, then start the cycle again.

The mistake worth naming: carrying off-season gym volume into the competition phase because it feels wrong to do less. Sets you cannot recover from become fatigue you take into a race.

Swimmers and taper: what happens to the gym work

Taper is where most swimmers get the gym wrong in one of two directions. They either stop lifting completely two weeks out, or they keep the normal program running and arrive at the meet heavy-legged.

The principle is the same one that governs a taper in the pool: cut the volume hard, keep a touch of intensity. Volume is what carries fatigue. Intensity is what keeps you sharp.

A two-week taper, in practice:

  • Two weeks out: One gym session. Total sets roughly halved. Loads stay heavy, reps drop to two or three. One or two sets of jumps.
  • One week out: One very short session early in the week, around 20 minutes. A few jumps, one or two heavy singles or doubles on a main pattern, cuff work. Nothing new, nothing to failure.
  • Race week, from three days out: No loaded gym work. Activation and mobility only.

Complete cessation is the more common error. Detraining does not happen in ten days, but the sharpness you get from a few fast, heavy touches does fade if you spend two weeks doing nothing but swimming easy. Keeping one small, high-quality contact with the bar costs no fatigue and preserves the feeling of being able to push hard.

The habit worth building

Two gym sessions a week, placed well, pulling twice as much as you press, with five minutes of unglamorous cuff work at the end of each. That is most of the benefit available to most swimmers, and it is far less than the internet suggests you need. Get those two sessions consistent across a season, keep them out of the way of your best pool work, and the speed shows up where it counts, on the wall and off the blocks.
